You get home. Legs heavy, eyes burning, your back speaking up. You're so tired you can barely walk in a straight line.

And then you lie down — and can't sleep.

The ceiling. The brightness behind the curtains. Thoughts that suddenly show up even though you weren't thinking about them an hour ago. You turn over. Again. At some point you check your phone: 10:47 AM.

Not a willpower problem. Pure biology.

Cortisol and the false alarm

Your body has a built-in wake-up system. Cortisol — the stress hormone — normally rises in the morning to wake you up. It's not an enemy. It's an alarm clock.

The problem: after a night shift, your body thinks it's morning — because it is morning. The sun rises. It gets bright. Your cortisol climbs. Exactly when you want to sleep.

At the same time, your melatonin — the sleep hormone — is at its lowest point of the day. Your body only produces it once it gets dark. And outside, it's bright.

The result: You're physically exhausted. But hormonally awake. Your system is hitting the gas and the brake at the same time — and wondering why the car isn't moving.

What actually helps

Force darkness. Blackout curtains aren't a luxury — they're medicine for shift workers. Your melatonin needs darkness to rise. Without darkness, you sleep worse no matter how tired you are.

Avoid blue light. No phone, no TV, no bright light for 30–60 minutes before sleep. The blue light from these devices actively suppresses melatonin. That's measurable, not a myth.

Cool room temperature. Your body needs a slightly falling body temperature to fall asleep. Ideal: 17–19°C (63–66°F) in the bedroom. Sounds cold — sleeps better.

No caffeine in the last 6 hours before sleep. Caffeine has a half-life of 5–6 hours. A coffee at 4 AM is still half-active in your body at 10 AM.

Rituals. Your brain learns through repetition. If you run the same ritual every day after your shift — always in the same order — your body will learn over time: this means sleep is coming. Not right away. But after a few weeks, it works.
