You've tried melatonin. Maybe it helped a little. Maybe not at all. Maybe it felt strange — you were groggy but not really rested.

That's not because melatonin is useless. It's because most people misunderstand it.

What melatonin actually is

Melatonin isn't a sleep pill. It's a timing signal. Your body produces it when it gets dark — as a signal: sleep is coming now. Not as the trigger for sleep itself.

The difference matters. When you take melatonin, you're telling your internal clock: "it's dark now, get ready for sleep." But if your cortisol is currently high, if the sun is shining outside, if you just exercised — that signal gets overwhelmed by all the others.

Melatonin can help shift your internal clock. It can make falling asleep easier when the timing is already favorable. But it can't fight against cortisol, light and excitement.

Timing is what matters: Melatonin works best 30–60 minutes before you want to fall asleep — in small doses (0.5–1 mg, not 5–10 mg like many supplements). Higher doses don't make you more tired. They extend the grogginess into the next day.

When it still helps

Melatonin makes sense when you want to shift your sleep rhythm — for example switching from night shift to early shift or the other way around. As short-term support in jet-lag-like situations. And when all the other sleep basics are already in place: darkness, cool temperature, no caffeine.

It's a tool. Not a replacement for the basics.

What helps more than melatonin

Complete darkness in the bedroom. No light, no glowing displays, no gaps. That triggers more melatonin than any pill. On top of that: fixed sleep times, even if they sound unusual. And a wind-down ritual after your shift that tells your body: sleep is coming now.
